How much protein can the body absorb per meal?

Short answer: there is no limit of 20–30 g. The body absorbs almost all of it. The question is how much goes to muscle.

The 30 g myth

It is often said that the body can only use 20–30 g of protein per meal, and that the rest is lost. It comes from studies where people drank fast whey protein on its own, without other food. There, muscle protein synthesis levelled off at around 20–25 g1.

Absorption: almost all of it

The protein in food is almost fully absorbed in the gut. Measurements in humans show that 91–99% of the amino acids in milk protein and 89–97% in soya protein2 are absorbed in the small intestine. What does not go to muscle is used elsewhere in the body or as energy.

What the research says now

A 2018 review1 found that more than 20 g leads to more amino acid oxidation, but that not all of the excess is lost. Some is used to build tissue. Protein in regular food, together with fat and carbohydrate, is also absorbed more slowly than whey on its own.

In 2023, researchers tested 100 g against 25 g of protein after exercise3. 100 g gave a greater response in the muscles, and it lasted for more than 12 hours.

In practice

The 2018 review recommends 0.4–0.55 g per kilo per meal, spread over at least four meals1. A large meal is not wasted, but spreading it out can pay off.

Questions

Can the body only absorb 30 g of protein per meal?

No. The body absorbs almost all of it: 89–99% of the amino acids in milk and soya protein. 30 g is roughly where the muscle response levels off with fast whey protein on its own, not a limit for absorption.
